Why this program is different
Most ab programs are designed for men and simply "adapted" for women. This program starts with female-specific needs: the need to strengthen the transverse abdominis (often weakened by pregnancy), the obliques to define the waist, the lower abdomen (a primary storage area for estrogen), and the pelvic floor (often neglected but fundamental for abdominal tone). It also integrates hypopressive exercises that few general programs include.
Week 1: Reactivation and body awareness
Frequency: 4 sessions, 20 minutes per session. Intensity: gentle, introductory. The goal of week 1 is to (re)gain awareness of your abdominal muscles and reactivate the transverse abdominis. Many women do not know where their transverse is and have never consciously activated it.
Week 1 program: Start of session (3 minutes): conscious abdominal breathing, lying on your back, knees bent. Inhale while letting your belly expand, exhale while pulling your navel in. This single exercise activates the transverse with every exhale. Standing vacuum (5 times x 10 seconds): full exhale, navel toward the spine. Plank (3 x 15-20 sec): activate the transverse before getting into position. Dead bug (3 x 5 on each side): slow rhythm, total control. Bird-dog (3 x 5 on each side): back horizontal at all times. Glute bridge (3 x 12): squeeze the glutes and activate the transverse while lifting. End of session (3 minutes): psoas stretches (low lunge, 30 sec on each side).
Week 2: Progressive strengthening
Frequency: 4 sessions, 25 minutes per session. Intensity: moderate. Week 2 program: Vacuum (5 x 15 sec). Plank (3 x 30 sec). Side plank (3 x 20 sec on each side). Dead bug (3 x 8 on each side). Slow mountain climbers (3 x 15 reps). Bird-dog (3 x 8 on each side). Glute bridge with pause (3 x 15, hold for 2 sec at the top). Hypopressive breathing (3 x 3, learned gradually).
Week 3: Intensification
Frequency: 5 sessions, 30 minutes per session. Intensity: sustained. Week 3 program: Vacuum (5 x 20 sec). Plank (3 x 45 sec). Dynamic side plank (thread the needle, 3 x 8). Hollow body hold (3 x 20 sec). Rhythmic mountain climbers (3 x 25 reps). Bird-dog (3 x 10 on each side). Leg raises (3 x 8, lower back on the floor). Single-leg glute bridge (3 x 10 on each side). Hypopressive breathing (3 x 5).
Week 4: Full circuit
Frequency: 5 sessions, 35 minutes per session. Intensity: high. Full circuit (2 rounds, 90 sec rest between rounds): Plank (50 sec), right side plank (35 sec), left side plank (35 sec), dead bug (10 on each side), hollow body hold (25 sec), mountain climbers (30 reps), bird-dog (10 on each side), leg raises (10 reps), vacuum (5 x 20 sec), single-leg glute bridge (10 on each side).
What to eat during the program
This ab program will be twice as effective with a proper diet. Increase protein to 1.4-1.6 g per kilo of body weight per day, according to the recommendations of the ANSES for active women. Reduce simple sugars and ultra-processed foods. Maintain a slight caloric deficit (300-400 kcal) if the goal is also to reduce abdominal fat. Hydrate with 1.5-2 liters of water per day.
