7-day flat belly diet: the complete day-by-day meal plan

A flatter stomach in 7 days is possible by targeting what really causes bloating: gas, water retention, and digestion. This day-by-day meal plan, based on ANSES guidelines and studies on fermentable carbohydrates, reduces bloating without miracle promises and lays the foundation for sustainable fat loss.

Régime ventre plat 7 jours : le plan alimentaire complet jour par jour

A 7-day flat belly diet does not melt abdominal fat in a week: no one can do that, and the plans that promise it rely on water loss and intestinal volume reduction that you regain the following Monday. However, a well-structured week can truly flatten the stomach, reduce bloating, stabilize blood sugar, and launch a sustainable caloric deficit. This day-by-day meal plan aims for exactly that: a visibly flatter stomach in 7 days by reducing bloating and retention, along with the foundation to continue losing fat afterwards. It is based on nutritional guidelines from ANSES and research that has measured the effect of fiber, salt, and fermentable carbohydrates on abdominal volume.

Why the stomach bloats: fat, gas, water

Three things make a belly round, and they are not treated the same way. Abdominal fat, whether subcutaneous or visceral, is lost slowly, at a rate of 0.5 to 1 kg of weight per week at best, through a caloric deficit. Intestinal gas, produced by the fermentation of certain carbohydrates, can cause waist circumference to fluctuate by 2 to 5 cm during the day. Water retention, linked to excess salt, lack of water, and hormonal variations, adds 1 to 2 kg that disappear in a few days.

A 7-day plan acts primarily on the latter two levers, which is already significant: for most people, a belly that "bloats" in the evening is primarily a matter of gas and water. For fat, it is the same plan extended over 4 to 12 weeks that will do the work, as we explain in how to lose belly fat in 30 days.

The 6 principles of the flat belly plan

1. Temporarily reduce fermentable carbohydrates

Certain sugars (excess fructose, lactose, oligosaccharides in legumes, polyols in chewing gum) are poorly absorbed and ferment in the colon. A controlled trial (Halmos et al., 2014, Gastroenterology) showed that a diet low in these carbohydrates, known as low-FODMAP, significantly reduced bloating and abdominal pain in sensitive individuals. Over 7 days, we therefore limit legumes, raw onion and garlic, cabbage, lactose-rich dairy products, apples, and pears, without eliminating them forever.

2. Aim for 25 to 30 g of gentle fiber

ANSES recommends 30 g of fiber per day for regular bowel movements; slow transit is one of the leading causes of a bloated belly. Soluble fibers (oats, cooked carrots, zucchini, banana, chia seeds) are better tolerated than the raw fibers found in large quantities of raw vegetables. We increase intake gradually to avoid the opposite effect.

3. Limit salt to 5 g per day

This is the threshold recommended by the WHO. Excess sodium retains water in the tissues. Specifically: no ready-made meals, deli meats, or very salty cheeses this week, and season with herbs, lemon, and spices instead.

4. Drink 1.5 to 2 liters of water

Paradoxically, drinking more reduces water retention and facilitates transit. Still water is preferred; sparkling waters and sodas, even sugar-free ones, add gas to the stomach.

5. Protein at every meal

1.2 to 1.6 g per kilo of body weight per day, distributed over the three meals: eggs, fish, poultry, tofu, lactose-free yogurt. Proteins satisfy hunger, protect muscle during the deficit, and require more energy to digest than carbohydrates.

6. A moderate caloric deficit, not a restriction

300 to 500 kcal below your needs, which is about 1,600 to 1,800 kcal for an active woman and 2,000 to 2,200 kcal for an active man. Below this, the body adapts, fatigue sets in, and you crack on the weekend. This plan is not a fast.

The day-by-day flat belly meal plan

Quantities are given for a person weighing 65 to 80 kg; adjust by 10 to 20% according to your build and activity level. Each day includes breakfast, lunch, an optional snack, and dinner.

Day 1: getting started

Breakfast: rolled oats (50 g) with lactose-free milk or almond drink, one banana, a spoonful of chia seeds. Lunch: grilled chicken fillet (150 g), quinoa (60 g raw), zucchini sautéed in olive oil. Snack: lactose-free yogurt, 10 almonds. Dinner: 3-egg omelet with spinach, grated carrot salad with lemon.

Day 2: hydration

Breakfast: 2 scrambled eggs, one slice of sourdough bread, one kiwi. Lunch: baked salmon (150 g), basmati rice (60 g raw), green beans. Snack: a handful of red berries. Dinner: zucchini and carrot soup, turkey breast (120 g), one square of dark chocolate. Goal for the day: 2 liters of water, including a large glass upon waking.

Day 3: anti-bloating

Breakfast: banana-spinach smoothie, almond drink, flax seeds. Lunch: cod (150 g), roasted sweet potato (150 g), raw fennel in thin slices. Snack: 2 rice cakes, almond butter. Dinner: shrimp stir-fry, zucchini, peppers, ginger, rice noodles (50 g raw). Mint or fennel infusion after dinner.

Day 4: protein

Breakfast: lactose-free fromage blanc (200 g), blueberries, rolled oats (30 g). Lunch: 5% lean ground beef (150 g), quinoa, steamed broccoli (small portion). Snack: hard-boiled egg, a few cherry tomatoes. Dinner: trout fillet, carrot and zucchini mash, lamb's lettuce salad.

Day 5: cooked vegetables

Breakfast: oat porridge, one cooked pear, cinnamon. Lunch: chicken marinated in lemon and herbs, brown rice (60 g raw), ratatouille without onion. Snack: lactose-free yogurt, walnuts. Dinner: pumpkin soup, pan-fried tofu (150 g), spinach.

Day 6: lightening up

Breakfast: 2 eggs, avocado (half), sourdough bread. Lunch: warm mixed salad, quinoa, tuna, grilled zucchini, olive oil. Snack: one banana. Dinner: white fish in foil with vegetables, basmati rice (small portion).

Day 7: review and transition

Breakfast: lactose-free fromage blanc, homemade granola with no added sugar, red berries. Lunch: roasted poultry, sweet potato, green beans, a portion of well-cooked legumes (red lentils) to gradually reintroduce. Dinner: soup, herb omelet, salad. Measure your waist circumference in the morning on an empty stomach and compare to day 1: a difference of 2 to 4 cm is common, and it comes from the reduction of gas and water.

Foods to prioritize and limit this week

To prioritize: zucchini, carrots, spinach, green beans, pumpkin, fennel; banana, kiwi, red berries, citrus fruits; rice, quinoa, oats, sweet potato, sourdough bread; eggs, fish, poultry, tofu; lactose-free yogurts and cheeses or aged cheeses (Comté and Parmesan contain very little lactose); ginger, mint, fennel, cumin as an infusion or spice.

To limit for 7 days: legumes in large quantities, cabbage, raw onion and garlic, leeks; apples, pears, mango, watermelon; milk, cream, fresh cheeses; white sandwich bread and industrial products; ready-made meals, deli meats, bouillon cubes; carbonated drinks, chewing gum, and "sugar-free" products with polyols; alcohol, which irritates the intestine and retains water.

These limited foods are not bad: legumes and cabbage are excellent in the long term. Reintroduce them gradually starting from the second week, one family at a time, to identify which ones actually cause you to bloat.

Movement that accelerates results

A meal plan deflates the belly; physical activity helps lose fat and tones the abdominal wall. Three habits are enough this week. A brisk 30-minute walk daily, ideally after the main meal, which activates transit and energy expenditure. Two 20 to 30-minute sessions of cardio or circuit training: wearing a sweat shirt or, for women, a sweat sauna top during these sessions increases thermal stress and expenditure, as measured by the trials we detail in our sweat shirt guide. And 10 minutes of core strengthening or abdominal exercises three times a week, using body weight or an electrostimulation belt that tones the core and tightens the waist by a few centimeters in 8 weeks, without causing fat loss by itself, as recalled by our real EMS belt results.

And after the 7 days?

The flat belly week is a starting point. To truly lose abdominal fat, maintain the moderate deficit, protein at every meal, and daily walking for 4 to 12 weeks, gradually reintroduce limited foods, and keep one simple rule: three-quarters of the plate in vegetables and protein, the remaining quarter in starchy foods. Men will find a complete plan in abdominal fat in men: how to eliminate it, and athletes can find benchmarks on meal timing in what to eat before and after exercise.

Limits and precautions

This plan is designed for a healthy adult. It is not suitable as is for pregnant or breastfeeding women, diabetics on treatment, adolescents, or people suffering from a diagnosed digestive disease (Crohn's disease, ulcerative colitis, celiac disease): seek the advice of your doctor or a dietitian. A permanently bloated belly, accompanied by pain, blood in the stool, involuntary weight loss, or unusual fatigue, requires a medical consultation, not a diet. Finally, do not prolong the restriction of legumes and cabbage beyond a few weeks: these foods nourish the microbiota and protect long-term health.

Frequently asked questions

Can you really have a flat belly in 7 days?

Flatter, yes: by reducing gas and water retention, waist circumference often decreases by 2 to 4 cm in a week. Losing abdominal fat, no: that requires several weeks of caloric deficit and regular physical activity.

How many kilos do you lose in a week?

1 to 2 kg, a good part of which is water. Real fat loss is around 0.5 kg per week with a moderate deficit. Beware of plans that promise 5 kg in 7 days.

Should I eliminate gluten?

No, unless you have celiac disease or a diagnosed sensitivity. It is often the fructans in wheat, not the gluten, that bloat some people; sourdough bread, which is better fermented, is generally well tolerated.

Can I drink coffee?

Yes, 1 to 3 cups without sugar. Coffee stimulates transit for many people. Avoid, however, whole-milk lattes and sugary drinks.

What to do in case of a craving?

A large glass of water, then a protein-rich snack: hard-boiled egg, lactose-free yogurt, handful of almonds. Cravings in the first few days often come from sugar addiction; they decrease significantly by day 4.

Key takeaways

  • In 7 days, you deflate the belly (gas, water); fat is lost over several weeks.
  • Temporarily reducing fermentable carbohydrates reduces bloating, with evidence to support it.
  • 25 to 30 g of gentle fiber, less than 5 g of salt, 1.5 to 2 liters of water per day.
  • Protein at every meal and a moderate deficit of 300 to 500 kcal—never a fast.
  • Daily walking, two cardio sessions, and three core sessions accelerate results.
  • Reintroduce limited foods from the second week, one family at a time.
  • Pain, blood, involuntary weight loss: consult before starting any diet.

Conclusion

An honest 7-day flat belly diet doesn't promise miracles: it removes what causes bloating, restarts transit, stabilizes appetite, and initiates the deficit that will melt fat in the following weeks. Follow the day-by-day plan, walk every day, and make your two weekly cardio sessions useful with a sweat shirt or a women's sweat sauna top. A lasting flat belly is built with the full lose belly fat in 30 days program.
