The transverse abdominis is the key muscle for a flat stomach, proper posture, and a healthy back. It is also the most neglected muscle in most classic abdominal training programs. This guide presents a specific 4-week program based on 8 exercises that target the transverse and deep muscles of the abdominal core, with detailed physiological explanations on why and how each movement works.

Why the transverse abdominis is the key muscle

The transverse abdominis is the deepest muscular layer of the abdominal wall. Unlike the rectus abdominis (which flexes the trunk) and the obliques (which rotate it), the transverse compresses the abdomen like a natural corset. When it contracts, it reduces the diameter of the abdominal cavity, supports internal organs, stabilizes the lumbar spine, and creates that flat, tucked-in stomach feeling.

A weak transverse abdominis manifests in very visible ways: a protruding belly even at a normal weight, excessive lumbar arching, lower back pain, and poor sitting posture. Strengthening this muscle radically changes the appearance of the stomach and the health of the back, regardless of weight loss.

The French National Authority for Health (HAS) recognizes strengthening the transverse abdominis as a validated therapeutic approach in the prevention and treatment of chronic lower back pain. Physiotherapists systematically incorporate it into rehabilitation protocols for lumbar pathologies.

The 8 exercises of the transverse program

1. The abdominal vacuum

The vacuum is the most direct exercise for activating the transverse. Exhale all the air from your lungs completely, then draw your navel toward your spine without inhaling, holding the contraction for 10 to 15 seconds. Release and repeat. It is a purely isometric exercise that exclusively targets the transverse without engaging other abdominal muscles. The difficulty lies in not compensating by using the glutes or blocking thoracic breathing. Progressive: start with 5 sets of 10 seconds, and work your way up to 5 sets of 25 seconds.

2. The front plank with prior activation

Before moving into the plank position, consciously activate your transverse (pull in your navel). Maintain this activation throughout the entire duration of the exercise. A plank executed in this way is 30 to 40% more effective for the transverse than the same plank without prior activation. Start with 3 sets of 30 seconds, and work your way up to 3 sets of 90 seconds.

3. The dead bug

Lie on your back with arms extended toward the ceiling and knees at 90 degrees. Simultaneously lower your right arm backward and your left leg toward the floor, keeping your lower back pressed firmly against the ground. Return to the starting position and alternate. The key to this exercise is the immobility of the lower back: as soon as it lifts off, the transverse has stopped working correctly and the hip flexors have taken over. Start with 3 sets of 6 repetitions on each side, and work your way up to 3 sets of 12.

4. Hypopressive breathing

Standing or sitting, exhale completely, hold your breath after exhalation (expiratory apnea), then draw the diaphragm upward without inhaling (a gesture known as diaphragmatic aspiration). This aspiration creates negative pressure in the abdominal cavity that intensely activates the transverse and the pelvic floor. Hold for 8 to 10 seconds, release, and inhale. 3 sets of 5 repetitions. This exercise requires some practice to master, but its effects on the transverse are exceptional, especially for postpartum women.

5. The bird-dog

On all fours with a flat back, simultaneously extend your right arm and left leg while keeping your back perfectly horizontal. Activating the transverse is essential here to prevent pelvic rotation. If your hip sags to one side, it means the transverse is not sufficiently activated. Hold for 3 seconds in the extended position, return, and alternate. 3 sets of 8 repetitions on each side, and work your way up to 3 sets of 15.

6. The hollow body hold

Lying on your back, slightly lift your shoulders and legs off the ground while keeping your lower back pressed against the floor. Arms can be extended behind your head or along your body depending on your level. This position creates co-activation of the transverse and the rectus abdominis without trunk flexion. It is particularly effective for developing core stability along its entire length. Start with 3 sets of 15 seconds, and work your way up to 3 sets of 45 seconds.

7. Side plank with rotation

In a standard side plank position (forearm + side of the foot), slowly lower your free arm under your torso in a rotation, then return to the starting position. This movement, called threading the needle, combines the side plank oblique work with rotational activation of the transverse. 3 sets of 8 rotations on each side.

8. The bear crawl

On all fours, slightly lift your knees off the ground (about 5 cm), then move forward by simultaneously moving your right hand and left knee, followed by your left hand and right knee. The back must remain perfectly horizontal throughout the movement. This exercise, used by high-level athletes and special forces, activates the transverse extremely intensely because it must stabilize the trunk in three planes of motion simultaneously. Start with 4 round trips of 5 meters, and work your way up to 10 round trips.

The 4-week transverse program

Week 1 is dedicated to awareness and activation. 4-session frequency: vacuum (5x10 sec), hypopressive breathing (3x5), dead bug (3x6 each side), plank with activation (3x30 sec). Goal: feel the transverse working. Week 2 is basic strengthening (4 sessions): vacuum (5x15 sec), bird-dog (3x8 each side), hollow body hold (3x20 sec), plank (3x45 sec), hypopressive breathing (3x5). Week 3 is intensification (5 sessions): vacuum (5x20 sec), dead bug (3x10 each side), side plank with rotation (3x8), hollow body hold (3x35 sec), plank (3x60 sec), crawling (5 round trips of 5m). Week 4 is the complete circuit (5 sessions): all exercises performed in a circuit without rest, 2 complete circuits per session.

Measuring your progress

The transverse is difficult to measure with the naked eye because it does not create visible muscle volume. Use these objective indicators: maximum duration of the vacuum (should increase by 10 to 15 seconds per week), plank duration (goal: double in 4 weeks), stability during the dead bug (no lower back lifting at 12 repetitions), and waist measurement (a reduction of 1 to 3 cm in 4 weeks is typical with this program).

Combining EMS with the transverse program
